If an hour of real work reliably eats two hours of clock, book two. You do not have to become a better estimator to end up with a schedule that works.
Take a fortnight of honest evidence and work out your own number. Some people run at one and a half, some nearer three, and it shifts with the type of task. Then apply it when you plan, not at the point where you are already behind. The first week of doing this feels like you have put far too little into the day, which is rather the point.

What the research says
A systematic review found that putting things off shows up often alongside ADHD symptoms, while noting that the consistency of that link and the mechanisms behind it remain unclear. So the general tendency is well attested and the size of it for any one person is not. That is exactly why your multiplier is better taken from your own record than from a book.

Here is a short way to hold the whole difficulty: the now in front of you is too big and the later is too small. It fits in your head at the moment you need it, which longer explanations do not.
